Build a structured workout

Turn a session into warm-up, intervals, and recovery your members can follow step by step.

A description in a text box says what the session is. A structured workout says what to actually do, step by step, and your members can follow it on their phone during the session or send it to an Apple Watch. Building one takes a couple of minutes.

Where to build it

Open the Workout steps section of any training you are creating or editing, and tap Add workout steps. From there, Add step builds the session one block at a time. Steps can be reordered by dragging, removed individually, or wiped with Clear all.

The step types

Six blocks, each with its own colour so a long session stays readable at a glance:

  • Warm Up and Cool Down, the bookends.
  • Interval, the hard efforts.
  • Recovery, easy work between efforts.
  • Rest, standing still.
  • Repeat, a block that runs a set of steps several times over.

Setting up a step

  1. Choose how the step ends

    Every step needs an end condition: Duration (run for 8 minutes), Distance (run 400 m), or Lap button (go until the athlete presses lap). Lap button is the honest choice for anything shaped by terrain, like a hill rep.

  2. Add a target

    Pick a Target type, then set a From and To to give a range rather than a single unforgiving number. Each sport offers what suits it: a run takes a Pace, a ride takes a Speed, and a swim takes a pace per 100. Runs and rides can also take Power in watts or a Power zone. Every sport, swimming included, can take an HR zone.

    The units follow your club's distance setting, which a coach picks on the club screen, so they are the same for everyone. Runs read in minutes per kilometre or per mile, rides in km/h or mph, and swims per 100 m, or per 100 yd for clubs set to Imperial (mi, yd).

  3. Write a note

    Free text on the step, for the coaching that a number cannot carry: "controlled, not flat out", "focus on turnover", "last one is the fastest". If your members export the session to an Apple Watch, these notes become the step names, as long as their iPhone runs iOS 18 or later.

Zones are numbers, not names. Power runs 1 to 7 and heart rate 1 to 5, with no labels attached. Konia never stores anyone's FTP, threshold, or max heart rate: only the zone number goes to the watch, and each member's own watch settings decide what it means. One session therefore works for a whole group of very different athletes. Note that power is not offered on swim steps, and there is no target in beats per minute, only zones.

Repeat blocks

Do not add "400 m hard" and "200 m easy" eight times each. Add a Repeat step, set Repetitions to 8, and build the two steps inside it. The session reads as one block, edits in one place, and unrolls properly when it goes to a watch.

A typical interval session ends up as four blocks: warm-up, a repeat containing effort and recovery, an optional second repeat, and a cool-down.

Swimming sessions

Swim workouts get a Pool length selector with four choices side by side: 25m, 50m, Open water, and 25yd for clubs on imperial USA units. Pick open water for a lake or sea session. The same selector appears on a multisport session as soon as one of its steps is a swim.

Each step can carry a stroke, so a mixed set reads correctly rather than as an undifferentiated block of swimming.

Multisport sessions

In a multisport workout, tag each step with its sport using Select sport: swim, bike, or run. Konia colours them accordingly, and the sequence of tags is what defines the transitions when a member sends the session to their Apple Watch.

Save it as a template

Once you have built a session you will run again, open its detail screen and choose Save as Template. Templates carry the workout steps along with the title, description, location, equipment, groups, and pool length.

Templates belong to the club, not to you, so every coach in the club can use them. Manage them from Coach Hub, under Workout Templates. Next time, start the training From a template and the whole session is there.

Tip: build your four or five standard sessions as templates in one sitting at the start of a season. Weekly planning then becomes picking a template and setting a date.
